How I Lost 80 lbs at 45

I want to tell you something counterintuitive right at the start.

I did not lose 80 pounds because I found a better diet. I did not lose 80 pounds because I discovered a more effective training program. I had tried both of those things multiple times across multiple years. They worked for a while. Then they didn't. Then I was back where I started.

I lost 80 pounds because I fixed my mind and my emotions first.

And then the physical transformation became almost inevitable.

That is the truth most fitness content will never tell you — because it is harder to sell than a meal plan or a supplement stack. But it is the most important thing I can say to any man who has tried to change his body and found that the changes never last.

The body follows the mind. Always.

That said — once the foundation was in place, the specific physical practices mattered enormously. Here is exactly what I did.

The Mindset Shift That Changed Everything

For most of my adult life, I trained because I thought I should. Because I felt guilty when I didn't. Because I was vaguely aware that my health was declining and I was performing the motions of doing something about it.

There is no sustainable transformation available at that level of motivation. None. Because when things get hard — and they always get hard — you need a reason that is bigger than guilt or obligation to keep moving.

My reason arrived in the wreckage of everything falling apart at 45. I looked at my six kids and made a decision that was not about aesthetics, not about a number on a scale, not about what other people would think. I decided I was going to be fully alive for them. That I was going to be the version of their father that showed them what a man who took care of himself looked like.

That reason was bigger than every excuse that had ever stopped me before. And when your reason is bigger than your excuses — the discipline stops being something you have to manufacture. It becomes something you don't have to think about.

The Training Protocol

I train 5 days per week, every week. Here is what that looks like:

Resistance training: 4 days per week

Compound movements are the foundation — squats, deadlifts, bench press, bent-over rows, overhead press. Not because these are trendy but because they are the most effective tools for building lean muscle mass, which is the primary driver of metabolic rate, hormonal health, and long-term physical resilience.

I train with progressive overload — meaning I consistently aim to lift slightly more weight or complete slightly more volume than the previous session. This is the fundamental mechanism of muscle growth. Everything else is secondary.

Sets: 3-4 per exercise. Reps: 6-12 depending on the movement. Rest: 90-120 seconds between sets.

Yoga: 5 days per week

This is not a recovery tool. This is a pillar. Five days per week of yoga develops flexibility, mobility, balance, and — critically — serves as a breathing and nervous system regulation practice that the resistance training alone cannot provide. The combination of heavy lifting and daily yoga is, in my experience, the most complete physical practice available to a man.

Daily walking: minimum 10,000 steps

Walking is the most underrated health practice on the planet. Non-negotiable. Every day. This is not exercise. This is baseline human function.

The Nutrition Protocol

I do not follow a named diet. I follow principles.

Protein first, always

Minimum 1g per pound of bodyweight per day. This is the single most important nutritional change I made. High protein intake preserves and builds muscle mass, keeps you satiated, has the highest thermic effect of any macronutrient (meaning your body burns more calories just processing it), and stabilizes blood sugar. Everything else is secondary to getting enough protein.

Whole foods only

Meat, eggs, fish, vegetables, fruit, nuts, some dairy. The rule is simple: if it comes in a package with more than 5 ingredients, I don't eat it regularly.

No seed oils, no refined sugar

These two changes alone produce significant metabolic improvement in most people within 30 days.

Eat to build, not to comfort

This was the deep shift. I had been using food emotionally for years — comfort eating, stress eating, reward eating. When I worked through the emotional pillar, my relationship with food changed completely. I started eating because my body needed fuel, not because I was trying to fill an emotional hole. Nothing in a nutrition plan can address that until the emotional work is done.

The Biohacking Stack

After the fundamentals are solid — training, nutrition, sleep — these tools accelerate everything.

Red light therapy — daily, 10 minutes

Photobiomodulation using red and near-infrared wavelengths. The research on this is solid. Reduces inflammation, supports mitochondrial function, improves skin health and healing, and enhances recovery. I use it every morning.

Sauna — 5 times per week, 20-30 minutes

The evidence for sauna use is remarkable. Cardiovascular benefits equivalent to moderate exercise. Significant cortisol reduction. Deep sleep improvement. Human growth hormone elevation. Heat shock protein activation. This is one of the highest return-on-time-invested health practices available.

Vibration plate — 10 minutes daily

Lymphatic drainage, muscle activation, bone density support. Simple and effective.

Whoop tracker

I treat my body like a system to be optimized — which is exactly how I approached cybersecurity for years. The Whoop tracks HRV, sleep quality, recovery score, and strain. The Supplement Protocol

The foundation of my daily stack:

Morning

Sleep — The Non-Negotiable

Eight hours. Every night. Non-negotiable.

Sleep is the most powerful recovery, anti-aging, and hormonal optimization tool available — and it costs nothing. If there is one thing I could tell every man who is trying to transform his physical health, it is this: no training program, no supplement stack, and no nutrition protocol will work optimally if you are sleeping 5 or 6 hours a night.

Prioritize sleep above almost everything else. It is not laziness. It is the most productive thing you can do.

The Result

80+ pounds lost. Biological age of 38 at 45. My doctor confirmed I look 15 years younger. More physical energy than I had in my twenties.

But the most important transformation wasn't the number on the scale or the data on the Whoop app.

It was the morning I looked in the mirror and saw someone I recognized. Someone I respected. Someone I was genuinely proud to be.

That was worth more than any number.
